HYROX Farmers Carry Workout at Home: Grip, Core & Conditioning

HYROX Farmers Carry Workout at Home: Grip, Core & Conditioning

The farmers carry is station 6 of 8 in a HYROX race: 200 metres carrying heavy kettlebells while your grip screams the whole way. You don't need a race lane to train it. You need two dumbbells and ten metres of floor.

This 20-minute home workout builds exactly what the station tests — grip endurance, trap and core strength, and the ability to keep walking when everything wants to stop.

Key Takeaways

  • 200 m farmers carry is HYROX station 6 (Open division: 2×24 kg men / 2×16 kg women). At home, two dumbbells and a 10 m hallway do the job.
  • Most failed carries are technique failures, not grip failures — pack the shoulders, keep breathing, walk with purpose.
  • 20-minute EMOM: carry 40 m every minute, rest what's left. 2–3 days a week is plenty.

The Workout (20 Minutes)

  1. Warm up 3 minutes: 3×20-second dead hangs, 10 band pull-aparts, one 30-second farmer hold with light dumbbells.
  2. Set a 20-minute timer, EMOM style: at the start of every minute, pick up the dumbbells and carry 40 m (10 m down and back, twice). Rest the remainder of the minute.
  3. Beginner version: carry 20 m per minute with lighter dumbbells. Add 5 m each week.
  4. Week 4 test: one unbroken 200 m carry — the full HYROX distance.

Form in 4 Steps

Step 1 — Grip it in the crease.

Let the handle sit in the front crease of your palm, not your fingertips. Wrap the thumb. The weight should feel locked in, not pinched.

Step 2 — Pack the shoulders.

Pull your shoulders down and back before you lift. Think: tuck your shoulder blades into your back pockets. If your shoulders creep toward your ears mid-carry, the weight is too heavy.

Step 3 — Stand tall and breathe.

Ribs down, eyes forward, steady breathing. Never hold your breath — continuous breathing keeps your shoulders from rising and your pace honest.

Step 4 — Walk with purpose, set down with control.

Short, controlled steps. Don't rush — fast shuffling wastes energy. When the minute ends, hinge and set the weights down. Never drop them: picking them back up costs more than the rest you gain.

What Weight Should You Start With?

HYROX Open division uses 2×24 kg kettlebells for men and 2×16 kg for women — that's the race standard, and it's heavy. For home training, start around half of that per hand and build up. A good general starting point is a pair of 20–25 lb dumbbells. When 20 minutes feels manageable, go heavier — don't add distance before you can hold clean form.

FAQ

Is the farmers carry a grip exercise or a full-body exercise?
Both. Grip is usually what fails first, but your traps, upper back, core, glutes, and calves all work hard. That's why it's a HYROX station and not a sideshow — it tests everything at once.

Can I train the HYROX farmers carry with dumbbells instead of kettlebells?
Yes. The stimulus is the same: heavy weight in each hand, long distance. Hex dumbbells have one home advantage — they won't roll away when you set them down between rounds.

How often should I do this workout?
2–3 days per week with at least one rest day between sessions. Heavy carries tax your nervous system more than they feel like in the moment; more is not better.

Why do my shoulders creep up toward my ears during the carry?
That's the classic technique breakdown HYROX coaches warn about. It means your traps took over because your lats switched off — or the weight is simply too heavy. Drop 5 lb, re-pack the shoulders, and try again.
