7-Day Resistance Band Challenge at Home

Seven-day challenges are all over your feed right now. Most of them are random exercises with no plan. This one is different: five band movements, a day-by-day schedule, and 15 minutes per session. All you need is one resistance band and two square metres of floor.

A loop band is the most space-efficient home gym you can own. It weighs almost nothing, fits in a drawer, and loads your muscles through the full range of motion — the tension is heaviest exactly where you are strongest.

The Challenge (7-Day Plan)

The 5 Moves

Move 1 — Band squat.

Stand on the band, feet shoulder-width apart, band looped over your shoulders behind your neck. Sit back and down with your chest up and knees tracking over your toes. Drive up through your heels.

Move 2 — Bent-over row.

Stand on the band and hinge forward with a flat back. Pull the band to your ribcage, elbows close to your body. Squeeze your shoulder blades for one second at the top.

Move 3 — Band chest press.

Wrap the band behind your upper back and hold a side in each hand. Press both hands straight forward at chest height, palms facing down. Don't let your lower back arch.

Move 4 — Band good morning.

Stand on the band with it resting across your upper back. Hinge at the hips with a flat back and a soft knee bend, then drive your hips forward to stand. This is a hip exercise, not a back exercise — keep the movement in the hips.

Move 5 — Band pull-apart.

Hold the band at shoulder height with straight arms. Pull it apart until it touches your chest, squeezing your shoulder blades together. The perfect desk-worker antidote.

Safety: check the band for nicks or tears before every session, and never let a stretched band snap toward your face. A damaged band can break — replace it.

Can you build muscle with just resistance bands at home?
Yes. Muscles respond to tension, not to the type of weight. A band gets heavier as it stretches, so the top of each rep — where you are strongest — gets the most load. Progress by moving to a thicker band or slowing your tempo.

How long does each workout take?
About 15 minutes, including rest. That's the point of the challenge format: short enough to do daily, structured enough to progress.

Are loop bands or tube bands with handles better for home workouts?
For home training, loop bands win. No handles to crack, nothing to anchor — stand on it, wrap it, pull it. One loop band also doubles as a stretching and mobility tool, which tube bands don't do as well.

How do I make it harder without buying a heavier band?
